What NEAT actually is

That last category is non-exercise activity thermogenesis, or NEAT, and it is by far the most variable component between two people of the same size. Structured exercise is usually a small fraction of the day's expenditure; NEAT can differ by many hundreds of kilocalories between an active professional and a sedentary one. More importantly, NEAT is not merely a calorie line item. It is a continuous physiological signal that keeps glucose disposal, lipid clearance, circulation, and postural systems switched on.
Why success reduces movement
Career progression is, mechanically, a process of removing physical activity from a day. Early roles involve moving around. Senior roles involve sitting in rooms, sitting in cars, sitting in aircraft, and sitting in front of screens deciding things. Remote work removed the commute walk, the stairwell, the cross-campus meeting, and the trip to get lunch. Delivery removed the errand. Video calls removed the corridor. None of this registered as a decision, and that is the point: the sedentary executive did not choose to stop moving, he was gradually relieved of every reason to. Sitting is a distinct exposure, not just missing exercise
The research point that surprises most people is that prolonged sitting carries metabolic risk that is only partially offset by a training habit. Extended uninterrupted sitting reduces the activity of enzymes involved in fat clearance, blunts insulin sensitivity in the legs, reduces blood flow, and produces measurably worse post-meal glucose and triglyceride responses than the same day broken up with brief movement. Two people can burn similar total energy and have different metabolic outcomes based on how that movement is distributed. Continuity matters. The compensation problem
There is a second mechanism that frustrates hard trainers. When you add heavy exercise to a stressed, under-slept, under-fed schedule, the body frequently compensates by reducing spontaneous movement for the rest of the day. You do the session, then sit more, take the lift, fidget less, and end the day with a total expenditure barely different from before. I do not treat step count as sacred, but it is the cheapest, most honest proxy available and every phone already tracks it. The second metric worth watching is the longest uninterrupted sitting block in a workday. If that block is routinely over ninety minutes, the fix is structural, not motivational. A third is time on feet, which many wearables report and which correlates better with post-meal glucose stability than total steps alone.
Movement snacks: the highest-yield intervention
The most effective change is also the least impressive-sounding: break sitting every thirty to sixty minutes with two to five minutes of movement. Stand and walk the hallway, do ten bodyweight squats, carry something, climb a flight of stairs. Short, frequent interruptions improve post-meal glucose, restore leg blood flow, and reset posture. A ten-to-fifteen-minute walk after the largest meal of the day is the single highest-return habit I prescribe: it flattens the glucose curve reliably, requires no equipment, and doubles as thinking time. Redesign the environment, not the willpower
Behavior that depends on remembering will fail during a hard quarter. Design the day so movement is structural. Take one recurring meeting a week as a walking call. Put the printer, the water, and the charger somewhere that costs you a walk. Park further away by default. Use a sit-stand desk on a timer rather than by inspiration — alternating is the goal, because standing all day creates its own joint and circulatory problems. Take stairs under four floors as a rule with no daily decision attached. Anchor a ten-minute walk to two fixed events, such as morning coffee and the end of lunch. Morning light makes the first walk do double duty
A ten-minute outdoor walk within an hour of waking delivers movement and a circadian anchor at the same time. What NEAT does not replace
Walking is a floor, not a ceiling. It does not build muscle, does not meaningfully raise VO2 max in a trained person, and does not load the skeleton. The posture and pain dividend
Prolonged sitting is also a mechanical exposure. Hours in hip flexion shorten the front, deload the glutes, and stiffen the thoracic spine, which is the setup behind most executive back pain. Frequent position changes do more for this than any single stretching session, because tissue tolerance is built by variety and load, not by holding a stretch at the end of a bad day. The twelve-week protocol
Weeks one and two: measure without changing anything. Record daily steps, your longest uninterrupted sitting block, and how you feel at three in the afternoon. Most people are startled by the baseline and need no further persuasion. Weeks three and four: install the post-meal walk after your largest meal, every day, ten to fifteen minutes, non-negotiable. Weeks five and six: add a movement break every sixty minutes during desk blocks using a timer, and convert one recurring meeting per week into a walking call. Weeks seven and eight: add the ten-minute morning outdoor walk and raise the step floor to seven thousand on workdays. Weeks nine and ten: audit the environment — desk setup, stair rule, parking, where your water lives — and remove the friction that made the previous weeks depend on memory. Weeks eleven and twelve: re-measure steps, sitting blocks, afternoon energy, and if you have the data, post-meal glucose and resting heart rate. Then set the twelve-month floor you will hold through a bad quarter, because the habit that survives a bad quarter is the only one that counts. Why this is the change that survives
Executives abandon training programs during hard quarters and keep walking, because walking does not require a gym, a change of clothes, recovery capacity, or a free ninety minutes. That durability is the strategic argument for prioritizing NEAT: it is the only physical habit that holds when the calendar turns hostile, and it keeps the metabolic machinery running until the structured training returns.
