Three days before departure — pre-shift the clock.
For eastbound travel, move bedtime and wake time thirty to sixty minutes earlier each day and get bright light immediately on waking. For westbound travel, move both later and get bright evening light. This pre-shifting alone can absorb half of a five-hour time change before the executive ever boards. Set the phone to destination time at the gate, not on arrival — the psychological anchor matters. In flight — hydrate, protein, no alcohol, sleep on destination time.
Target 8 to 12 ounces of water per flight hour with electrolytes added — plain water at cabin humidity is not sufficient. Zero alcohol in the air; the sleep, HRV, and dehydration cost at altitude is disproportionate. Eat according to destination time, not origin time or the cart schedule, and keep meals protein-forward. If it is night at the destination, sleep — mask, earplugs, no screens. If it is daytime at the destination, stay awake, keep the window shade up, and get up to walk every sixty to ninety minutes. Arrival day — light, movement, meal timing, and no nap after 3 p.m.
The single highest-leverage intervention on arrival day is outdoor light at the correct time. Eastbound, get morning light and avoid bright light in the late destination evening. Westbound, get late-afternoon and evening light and avoid early morning light for the first day or two. Follow it with twenty to forty minutes of easy outdoor walking, which does double duty for light exposure, glucose disposal, and parasympathetic tone. Eat the first destination-time meal within an hour or two of local waking — meal timing is a secondary circadian cue and shifts peripheral clocks faster than light alone. Trip days — the four non-negotiables.
Hold four things and let the rest go. First, protein at every meal — one palm-to-two-palms per sitting, which protects muscle across the trip and stabilizes glucose in restaurant environments. Second, ten thousand steps plus one twenty-minute hotel-room strength circuit every other day; the goal is to hold the training stimulus, not to progress it. Third, alcohol capped hard — ideally zero on trips, never within three hours of sleep. Fourth, a consistent destination-time bedtime and wake time, protected with the same seriousness as a client meeting. Everything else — perfect macros, tracked workouts, ideal supplement timing — can be dropped for the trip without meaningful cost. The mistake most executives make is treating the flight home as the end of the trip. It is the beginning of re-entry. For the first forty-eight hours back: outdoor morning light on both days, one easy Zone 2 session rather than a punishing catch-up workout, protein and hydration prioritized, zero alcohol, and an early bedtime both nights. Do not schedule the highest-stakes work of the week into the first day back.
